01What blue light does
The basic biology is sound. Your body uses light, especially blue-toned light, as a signal for when to be awake. In the evening, darkness cues the release of melatonin, the hormone that helps you feel sleepy. Bright, blue-rich light in the evening can blunt that signal and push your body clock a little later.
So the core claim is not wrong: screen light at night can interfere with the melatonin system. The question that matters, and that the marketing usually skips, is by how much.
02How big the effect is
Here the numbers are clarifying. A peer-reviewed analysis of smartphone screens found that a phone used in a dark room at night suppressed melatonin by roughly 7 to 11 percent. Used in a lit room, where other light is already present, the figure rose to somewhere around 15 to 36 percent.
Those are real effects, and worth knowing, but they are moderate, not dramatic. A single-digit to low double-digit dip in melatonin from a phone in the dark is a long way from the impression, common in advertising, that screen light is devastating to sleep.

The most effective steps target when and how you use screens, not just their color.
- Stop screens a while before bed, giving your mind time to settle rather than switching off mid-scroll.
- Keep the phone out of the bedroom, so it cannot pull you back or wake you.
- Choose calm over stimulating content if you do use a screen, and dim it; treat filters as a small bonus, not a fix.
